Weight loss meal plan for men, full plates.

Eating a little less is easier when the plates still look full. This week runs about 2,000 calories a day, with 30 g of protein or more at breakfast, lunch and dinner and a takeout dinner that fits. Alma can fit it to your goal.

Built from NIDDK and Dietary Guidelines advice.

The rules

Three habits for a lower calorie week

  • Build each meal on protein

At least 30 g at breakfast, lunch and dinner.

  • Volume from vegetables and fruit

Half the plate at lunch and dinner, and whole fruit over juice.

  • Plan the drinks and the takeout

Alcohol adds calories, and one takeout meal is built into the week.

Questions

What people ask

How many calories should a man eat to lose weight?

This plan sits near 2,000 calories a day. Your own number depends on your size, activity and health. NIDDK suggests setting a realistic goal and choosing a plan you can stick with, and the calorie calculator gives you a starting point to discuss with your clinician.

How many calories is this meal plan?

About 2,000 calories a day, with 134 to 158 g of protein and 26 to 38 g of fiber. Days run from 1,975 to 2,077, so there is room to eat a little more on training days and less on quiet ones.

How much protein should I eat in a day?

This week gives 30 g or more at breakfast, lunch and dinner, with 42 to 54 g at dinner, around 134 to 158 g a day. Spreading it out means every main meal carries some. If you also lift weights or have kidney disease, ask your clinician whether that number fits you.

Can I still order takeout?

Yes. Sunday dinner is a chicken burrito bowl: rice, black beans, fajita vegetables, salsa and a little sour cream. Skip the chips and the large soda, and it lands near 650 calories with about 50 g of protein.

Do I need to cut carbs?

No. Bread, tortillas, rice, potatoes and quinoa all stay in this week. They carry fiber and make meals filling, which matters when calories are lower. Cutting them is one option, not a requirement, and it is harder to keep up.

Does alcohol matter for weight loss?

It can. NIAAA notes alcoholic drinks supply calories but few nutrients, and the CDC says drinking less is better for your health. A 12 oz regular beer is about 150 calories, so two add 300 that do not fill you up. Cutting back is often the easiest change in a week like this one.

Will I lose weight on this plan?

That depends on your size, activity, sleep and health, and no page can promise an amount or a speed. What this plan gives you is filling meals at a steady calorie level. NIDDK suggests a realistic goal and a plan you can stick with. Ask your clinician if you have a condition that affects weight.

How can Alma help me stay on plan?

Log a meal by photo, voice or text in about 10 seconds and Alma scores it from 0 to 100, drawing on Harvard's Alternate Healthy Eating Index. Over a week you can see where protein and fiber fall short, and adjust the next shop instead of guessing.
