High-Potassium Foods: How to Close the Gap Without a Pill

How much potassium do adults actually need?

Potassium is a mineral in many foods. The body uses it for normal kidney and heart function, muscle contraction, and nerve signaling. It is not a specialty supplement nutrient. It is a daily food-pattern nutrient.

NIH Office of Dietary Supplements reports Adequate Intakes set by the National Academies in 2019:

  • Adult men, 19+: 3,400 mg per day
  • Adult women, 19+: 2,600 mg per day
  • Pregnancy: 2,900 mg per day
  • Lactation: 2,800 mg per day

Those numbers are Adequate Intakes, not RDAs. An AI is used when the evidence is not strong enough for an RDA. Hitting the AI is a planning target for a healthy person, not a lab test and not a diagnosis of deficiency.

The 4,700 mg figure on Nutrition Facts labels is the FDA Daily Value. It is useful for comparing packaged foods. It is not the current adult AI.

Why the label number and the intake target disagree

Two official numbers circulate at once, and they answer different questions.

  • Adequate Intake (AI). NIH ODS cites the 2019 National Academies update: 3,400 mg for adult men and 2,600 mg for adult women.
  • Daily Value (DV). FDA still uses 4,700 mg as the Daily Value on food and supplement labels for people 4 years and older. Percent DV on a label is calculated against that older reference.

That gap creates a practical logging problem. A food labeled "10% DV potassium" contains about 470 mg. That is a meaningful amount toward the current AI. It is not 10% of 3,400 mg, and it is not proof that you "failed" if your logged day lands between 2,600 and 4,700 mg.

If you use Alma, treat the milligram total as the useful number. Use percent DV only as a packaged-food comparison, then look at the actual foods that produced the milligrams.

Do most people already eat enough?

No. ODS says U.S. diets often provide less potassium than recommended, even when food and supplements are combined. Using NHANES 2013-2014 food data, ODS reports average intakes of about 3,016 mg per day for adult men and 2,320 mg per day for women. Both sit below the current AIs.

The 2025 Dietary Guidelines Advisory Committee still listed potassium as an underconsumed nutrient of public health concern for people 1 year and older, alongside vitamin D, calcium, and fiber. That is a population intake finding. It is not a claim that one food prevents a disease.

The usual pattern is not "zero potassium." It is a diet heavy in refined grains and packaged foods, with too few fruits, vegetables, beans, potatoes, and dairy. Those foods carry potassium. Many packaged foods do not.

High-potassium foods that beat the banana default

A medium banana is a reasonable source, not the top source. ODS lists about 422 mg in one medium banana. That is roughly 12% of the adult male AI and 16% of the adult female AI. Useful. Not a full day's work.

Amounts below are from the ODS health-professional food table, which cites USDA FoodData Central:

  • Dried apricots, 1/2 cup: 755 mg
  • Lentils, cooked, 1 cup: 731 mg
  • Acorn squash, mashed, 1 cup: 644 mg
  • Prunes, dried, 1/2 cup: 635 mg
  • Raisins, 1/2 cup: 618 mg
  • Baked potato, flesh only, 1 medium: 610 mg
  • Canned kidney beans, 1 cup: 607 mg
  • Orange juice, 1 cup: 496 mg
  • Banana, 1 medium: 422 mg
  • 1% milk, 1 cup: 366 mg
  • Fruit yogurt, nonfat, 6 oz: 330 mg
  • Tomato, 1 medium: 292 mg
  • Plain nonfat Greek yogurt, 6 oz: 240 mg

Meat, poultry, and fish also contribute. ODS lists about 332 mg in 3 ounces grilled chicken breast and 326 mg in 3 ounces cooked farmed Atlantic salmon. They help, but plant foods and dairy usually move the daily total faster.

Dietary Guidelines food-source tables use a similar idea: a "standard" potassium portion is at least 280 mg. If a meal has no fruit, vegetable, bean, potato, or dairy item, it often has no 280 mg potassium portion either.

A practical day that adds potassium without a special diet

You do not need a potassium meal plan. You need repeated foods you already like. Using only ODS serving amounts, this ordinary pattern is already in range for many adults:

  • Breakfast: 1 cup 1% milk (366 mg) plus 6 oz fruit yogurt (330 mg)
  • Lunch: 1 cup cooked lentils (731 mg)
  • Dinner: 1 medium baked potato, flesh only (610 mg), plus 1 medium tomato (292 mg)

That is about 2,329 mg before any other food. Add a banana (422 mg) or a cup of orange juice (496 mg) and the day is near or above the adult female AI. The adult male AI still asks for more food, not a pill: another bean serving, potato, milk, or fruit usually closes it.

The useful check is not whether breakfast was "high potassium." It is whether potassium-containing foods showed up at more than one eating occasion. A single 755 mg dried-fruit snack does not fix a week of white rice, bread, and packaged protein bars.

Is a banana enough potassium for the day?

No. One medium banana has about 422 mg of potassium, per ODS. That is a helpful snack, not a full-day source. You would need several bananas to approach an adult AI, which is not a sensible eating pattern. Beans, potatoes, dairy, squash, and other fruit usually add more milligrams per normal serving.

Should you take a potassium supplement?

Usually no, not as a way to close a food gap. ODS says most potassium-only supplements provide no more than 99 mg per serving, and many multivitamins provide about 80 mg. That is about 2% to 4% of an adult AI. NHANES data cited by ODS show that supplement users add only about 87 mg a day on average.

OTC pills are a poor tool for a 400 to 1,000 mg food shortfall. Food first is the practical route for people without a medical potassium restriction. Do not start high-dose potassium, including salt substitutes used as a "supplement," without clinical advice if you have kidney disease, diabetes with kidney complications, or take ACE inhibitors, ARBs, or potassium-sparing diuretics.

How to log potassium without turning one meal into a grade

Log a few normal days before you change the menu. Then look for the repeating gap.

  1. Read milligrams, not percent DV. Percent DV uses 4,700 mg. Your AI may be 2,600 or 3,400 mg.
  2. Name the missing food group. For many people it is beans, potatoes, dairy, or fruit, not "no bananas."
  3. Add one food you already buy. Milk in coffee, beans at lunch, a potato at dinner, or yogurt as a snack are smaller edits than a new diet.
  4. Watch the week, not a single plate. Potassium is a pattern nutrient. One high-potassium dinner does not cancel six low days.
